5 Types of Periodization – Part 1!
We’ve talked about periodization, but what about 5 Types of Periodization? Did you know there’s more than one? Most likely, but what if this is a new concept? In this 2-Part Series, I will review the main types, present example routines, and provide nutrition and supplement tips. So let’s get started with Part 1 – and then you can jump right into Part 2!
Periodization Defined!
Periodization can be defined as the strategic manipulation of training variables (volume, intensity, frequency, rest) to optimize in-the-gym performance and prevent overtraining. The Problem It Solves – the General Adaptation Syndrome (GAS)—ensuring the body encounters enough stress to adapt without entering the exhaustion phase. (1)

1. Traditional (Linear) Periodization
Core Philosophy
Mono-cyclic focus; systematic progression from high-volume/low-intensity to low-volume/high-intensity.
Structural Breakdown:
- Macrocycle: The macro-view of the training year or multi-year Olympic cycle.
- Mesocycle: 4–6 week blocks targeting a specific adaptation (Anatomical Adaptation → Muscle Growth (hypertrophy) → Maximum Strength → Power/Conversion → Peaking.
- Microcycle: Weekly training routines.
Primarily For
Beginner lifters as an introduction to progressive overload, rehab, or athletes peaking for one single event per year. Intermediate and advanced lifters can use it, but it will be adjusted to fit their specific timeframe.
- Pros – Exceptionally safe, highly predictable, builds an excellent baseline.
- Cons – The “De-training Effect”—by the time an athlete finishes the 6-week power phase, the muscle growth and endurance adaptations built 12 weeks prior may drop from peak efficiency.
2. Non-Linear (Undulating) Periodization
Core Philosophy
Multi-targeted focus; undulating training variables within acute timelines to stimulate multiple adaptations at once. What is undulating? It means constantly changing your training variables. (My opinion is that the only time this makes sense is when you’re advanced, reached your strength ceiling, and are attempting to use training variables in a logical manner to promote progression).
Sub-Types:
- Weekly Undulating Periodization (WUP): Alternating focus week-by-week (e.g., Week 1: 12 reps, Week 2: 8 reps, Week 3: 4 reps).
- Daily Undulating Periodization (DUP): Alternating focus workout-by-workout (e.g., Mon: Muscle Growth, Wed: Power, Fri: Max Strength).
Primarily For
Team-sport athletes (soccer, basketball) with long competitive seasons, advanced lifters as I noted above.
- Pros – Highly effective at preventing accommodation, maintains multiple physical qualities (strength, power, muscle growth) simultaneously.
- Cons – Neurologically demanding, higher risk of residual fatigue, difficult to track long-term linear progression metrics.
What is Accomodation?
Accommodation (often called the Law of Accommodation) is a biological principle stating that your body’s response to a constant, unchanging stimulus decreases over time. When you repeat the exact same exercises, weights, and routines over and over, your nervous and muscular systems fully adapt, leading to a training plateau where you stop getting stronger or building muscle.
You’ve heard me talk about “muscle confusion”, a less-technical term for “Accomodation”. While it’s clear that your body adjusts over time, you have to change something to prevent accommodation. I believe you should use a core foundational program of compound exercises and progressive overload (which is a changing variable) with changing accessory work. You will see this ultimate goal in all these examples of periodization, some more than others.
3. Block Periodization
Core Philosophy
Highly concentrated training stimulus designed for advanced athletes who no longer respond to multi-targeted programs.
The Three-Block Sequence:
- Accumulation: High volume, low intensity (50–70% 1RM). Focuses on basic motor, metabolic, and technical foundations.
- Transmutation: Reduced volume, increased intensity (75–90% 1RM). Transforms general abilities into sport-specific capabilities.
- Realization/Taper: Minimal volume, maximum intensity/speed. Allows fatigue to dissipate so peak performance can surface.
Primarily For
Elite, Olympic, and highly advanced strength/power athletes.
- Pros – Avoids cross-training conflicts (competing adaptations) and allows for multiple performance peaks across a calendar year.
- Cons – Entirely unsuitable for beginners; requires flawless execution of timing to avoid severe overtraining or detraining between blocks.
4. Conjugate (Concurrent) Periodization
Core Philosophy
The simultaneous development of multiple athletic qualities within the exact same microcycle, popularized heavily by Vladimir Zatsiorsky and the Westside Barbell system.
The System Framework (Example: Westside):
- Max Effort Method (ME): Lifting maximal loads (≥ 90% 1RM) to build absolute strength and nervous system recruitment.
- Dynamic Effort Method (DE): Lifting sub-maximal loads (40–60% 1RM) with maximal speed to build explosive power and rate of force development (RFD).
- Repetition Method (RE): Lifting to failure or near-failure to build hypertrophy and structural balance.
Primarily For
Powerlifters, strongmen, and specific tactical/field athletes requiring immediate, year-round ability to produce absolute strength and speed as needed.
- Pros – Minimal to zero detraining of any physical quality; athletes remain within 90% of their peak capability year-round.
- Cons – Extreme central nervous system (CNS) strain; requires frequent exercise rotation (e.g., swapping variations every 1–2 weeks) to avoid accommodation.
5. Auto-Regulatory (Emergent) Periodization
Core Philosophy
A fluid, modern approach that rejects rigid, pre-planned percentages in favor of adjusting intensity and volume based on real-time biological readiness.
Quantifiable Tools:
- Subjective: Rating of Perceived Exertion (RPE) and Reps in Reserve (RIR) scales.
- Objective: Velocity-Based Training (VBT) tracking bar speed, or Heart Rate Variability (HRV) morning metrics.
Primarily For
Advanced lifters, masters athletes, or anyone with high lifestyle, sleep, or work stress situations.
- Pros – Virtually eliminates overtraining, optimizes training on “high-energy” days, and minimizes injury risk on “low-energy” days.
- Cons – Requires immense honesty, maturity, and a well-developed mind-muscle connection. Beginners consistently misjudge RPE/RIR.
Pioneers of Periodization
Where did these concepts come from? Let’s find out!
Professor Leonid Matveyev (The Father of Modern Periodization)
- The Breakthrough: Formulated and popularized Traditional Linear Periodization in the 1960s based on data from Soviet Olympic athletes.
- The Theory: Connected Hans Selye’s “General Adaptation Syndrome” (Stress → Resistance → Exhaustion) directly to weight training.
- Takeaway: He provided the foundational map for every gym-goer’s “bulking” phase followed by a “cutting” or strength phase, showing that you cannot train at 100% intensity all year round. (2)
Professor Yuri Verkhoshansky (The Father of Plyometrics & Modern Block Training)
- The Breakthrough: Developed the Conjugate Sequence System (which evolved into modern Block Periodization) in the 1970s and 80s.
- The Theory: He emphasized that all physical qualities of the program should be used at the same time, but that each of these qualities should be shocked or heavily emphasized, one at a time.
- Takeaway: His work is why advanced bodybuilders focus on dedicated phases (e.g., pure hypertrophy blocks vs. metabolic conditioning blocks) to smash through stubborn plateaus. (3)
Dr. Vladimir Zatsiorsky (The Science of Strength)
- The Breakthrough: Organized the three primary pathways to muscle and strength development in his text Science and Practice of Strength Training.
- The Theory: Zatsiorsky identified the three primary methods for maximizing muscle tension to develop strength: the Maximal Effort Method, the Dynamic Effort Method, and the Repeated Effort Method. The terms “mechanical tension” and “metabolic stress” are modern hypertrophy mechanisms categorized much later by researchers like Dr. Brad Schoenfeld.
- Takeaway: He bridged the gap between pure sports science and heavy iron, proving that building maximum muscle requires manipulating both mechanical tension (heavy weight) and metabolic stress (high reps). (4)
Louie Simmons (The Westside Barbell Innovator)
- The Breakthrough: Took Soviet and Eastern Bloc sports science texts and weaponized them for American powerlifting, creating the Westside Barbell Conjugate System.
- The Theory: Combined Zatsiorsky’s three methods into a single weekly microcycle (e.g., Max Effort days for raw strength, Dynamic days for speed, Repetition days for bodybuilding hypertrophy accessory work).
- Takeaway: Louie proved you can get insanely strong, fast, and jacked simultaneously without losing your gains, provided you rotate your main lifts frequently to prevent central nervous system burnout.
Dr. Mike Zourdos (The Modern DUP Pioneer)
- The Breakthrough: Brought Daily Undulating Periodization (DUP) into mainstream scientific and practical focus for powerlifting and bodybuilding through extensive peer-reviewed research.
- The Theory: Proved that changing reps and intensities every single workout (e.g., Squatting for hypertrophy on Monday, power on Wednesday, strength on Friday) supports impressive muscle growth and strength results compared to linear models for trained lifters.
- Takeaway: He gave modern lifters the scientific green light to keep training varied, engaging, and highly effective on a day-to-day basis. (5)
Periodization and Your Specific Goals
Choosing the wrong periodization model can mean the difference between impressive gains and chronic joint pain as well as limited results. Here is how they stack up for specific goals.
Hypertrophy (I prefer the term Muscle Growth, but we’ll use it anyway)
- The Best Choice: Daily Undulating Periodization (DUP) & Auto-Regulatory Periodization.
- Why: Maximizes total weekly training volume—the primary driver of hypertrophy—while managing fatigue. By hitting different rep ranges each week (e.g., 6, 10, 15), you trigger multiple muscle growth mechanisms (mechanical tension, metabolic stress, and muscular damage).
- Runner Up: Linear Periodization (for beginners/intermediates). It builds a solid baseline of muscle tissue before moving into heavy strength phases.
- My Take: This approach has to be planned and logical. It cannot lose sight of the fact that beginning lifters especially and intermediates need to build a strength foundation.
Pure Strength (Maximal 1RM)
- The Best Choice: Conjugate Periodization & Block Periodization.
- Why It Wins: Absolute strength requires a highly efficient central nervous system (CNS) and flawless lifting mechanics under heavy loads. Conjugate allows you to handle maximal weights (≥90% 1RM) year-round without burning out, while Block training concentrates stress to force deep neurological adaptations.
- Runner Up: DUP. It allows high-frequency practice of the main lifts (squat, bench, deadlift), optimizing the skill of heavy lifting.
