Build Your Bench In 4 Weeks! What’s one of the first questions a guy that looks like he works out usually gets asked? That’s right, “How much do’ya bench”? If you’re struggling to get your Bench Press up to a respectable number, this is the article for you – so let’s dive right in!

The Workout: Bench Press Day

It’s important to perform the bench press first in your Chest Day workout when you’re freshest and strongest. With that in mind, the set and rep scheme that I’m suggesting here for the bench press is ideal for building strength. 

The Importance of Warming Up

Before you even think about working your heavy working sets, you must prepare your body. Jumping straight into heavy loads under-prepared is a fast track to injury and severely limits your strength potential. This warmup is inspired by the warmups from my football articles. A proper bench press warmup serves two key functions: (1)

  • General Physical Preparation: 3 to 5 minutes of light movement followed by shoulder and thoracic mobility drills (like band pull-aparts and scapular push-ups) to lubricate the shoulder joints and activate the rotator cuffs.
  • Specific Barbell Warmup: Progressive, low-rep sets with escalating weight to prime your central nervous system (CNS) and establish a mind-muscle connection. 

The goal is to practice perfect technique and prepare your joints without accumulating any muscular fatigue.

Specific Barbell Warmup Protocol

Warmup Set 1: Bar Only (45 lbs) × 10–15 reps (Rest 45 secs)

Warmup Set 2: 75 lbs × 5 reps (Rest 45 secs)

Warmup Set 3: 100 lbs × 3 reps (Rest 60 secs)

Warmup Set 4: 210 lbs × 1 rep (Rest 90 secs) 

Bench Press

Set # 1 – 210 x 10 (rest 60 seconds)

Set # 2 – 225 x 8 (rest 60 seconds)

Set # 3 – 240 x 6 (rest 120 seconds)

Set # 4 – 245 x 5 (rest 120 seconds)

Set # 5 – 260 x 3 (rest 180 seconds)

Accessory Exercises
Incline Dumbbell Press

3 sets x 6 reps

Overhead Press

3 sets x 6 reps

Close-Grip Bench Press

3 sets x 6 reps

Performance Notes

For the bench press, I’m assuming a 1RM of 280 pounds. There is a formula to determine the amount of weight you should use for each set, and it is based on your One-Rep Max (1RM) paired with a standard Load-Repetition Relationship Table. 

The Fundamental Formula Used By Coaches Is:

Set Weight = 1RM x Target Intensity

The Load-Repetition Table 

Here’s the table, which is also called a Rep-Max chart. It estimates how many times you can lift a specific percentage of your 1RM. This makes it an essential tool in determining how much weight you should be using. Why guess when you can use a tool like this? 

To use the fundamental Set Weight formula, sports scientists use an intensity scale that maps specific percentages of your 1RM to the maximum number of repetitions you can perform. (2, 3)

Here’s a Step-by-Step Calculation Example

If we use a heavy set to failure and assume that was a maximum effort, we can calculate the exact weight targets for a typical workout. 

Step 1: Find your 1RM (Using the Epley Formula)

If you do not know your 1RM, you can calculate it from any set you can do to failure using the popular Epley Formula, which is a very common strength training equation used to estimate your 1RM without performing an actual max-effort lift. Here’s how it looks:

1RM = Weight x (1 + reps/30). 

To find your estimated 1 rep maximum, just multiply the weight you successfully lifted by 1 plus the repetitions you achieved and divide that by 30. (4)

OK, for anyone that didn’t do well in math, this formula could be difficult, but I will make it easy to understand.

The formula simply turns a heavy set of multiple reps into what your estimated maximum weight for 1 single rep (1RM) would look like.

The Simple 3-Step Process

Instead of focusing on the complex algebra, we can break it down into 3 simple steps:

  1. Divide your rep total by 30.
  2. Add 1 to that result.
  3. Multiply that final number by the weight you lifted

An Example

If you lift 255 lbs x 3 reps to failure.

  1. Divide your reps by 30
  2. Calculation: 3 ÷ 30 = 0.10
  3. Add 1 to that number
  4. Calculation: 0.10 + 1 = 1.10
    (Think of this number as a multiplier. It means your 1-rep max is roughly 110% of the weight you used for 3 reps).
  5. Multiply your weight (255 lbs) by that 1.10 multiplier
  6. Calculation: 255 × 1.10 = 280
  7. Your estimated 1-Rep Max is 280 lbs.

Why Divide By 30?

Sports scientists looked at thousands of lifters and noticed a pattern: for every rep you can perform with a heavy weight, you lose roughly 3.33% of your maximum strength capability.

Step 2: Calculate the Weight Needed for Specific Sets

In order to design a standard strength-focused pyramid based on our 280 lb 1RM, just apply the percentage from the Load-Repetition Table for each target rep count as follows:

  • For a 10-Rep Set (75%):
    280 x .75 = 210 lbs
  • For an 8-Rep Set (80%):
    280 x .80 = 225 lbs (rounded up to match the available plates)
  • For a 5-Rep Set (87%):
    280 x .87 = 245 lbs (rounded up from 243)

How Often Should I Bench Press In a Week?

For an advanced strength-focused routine, you should bench press 2 times per week.

The 72-Hour Rule

Heavy benching taxes your pectorals, anterior deltoids, triceps, and central nervous system (CNS). They require 48 to 72 hours to fully repair and build new muscle tissue. 

Structuring Your Week

Space your sessions out to maximize recovery. A classic split is Monday and Thursday or Tuesday and Friday. 

Varying the Sessions

Do not run the heavy 5-set progression twice a week. Instead, alternate your focus:

  • Session 1 (Intensity Day) – Run the heavy 5-set progression table calculated above.
  • Session 2 (Volume/Speed Day) – Drop the weight to 70% of your 1RM (approx. 195 lbs) and perform 4 sets of 5 fast, explosive reps to build power and technique without frying your CNS.

Applying Linear Periodization

Now, let me be clear. I have never really used any type of periodization. Still, it is a popular approach among lifters of all kinds, from bodybuilders and powerlifters to football players. 

So what is it? Linear periodization is a structured training block where you gradually increase weight (intensity) while dropping reps (volume) over several weeks. Instead of trying to add weight every single workout, you build momentum over a month. (5)

As you should know, I am a big believer in progressive overload, so even though I haven’t trained using this concept, it fits with what I believe. 

With that in mind, here is a highly effective 4-Week Linear Periodization Block using your 280 lbs 1RM baseline.

Week 1: Accumulation (Building Work Capacity)

The focus is on building a base and perfect form. Keep 1–2 reps left in the tank.

Warmup Set 1: Bar Only (45 lbs) × 10–15 reps (Rest 45 secs)

Warmup Set 2: 75 lbs × 5 reps (Rest 45 secs)

Warmup Set 3: 100 lbs × 3 reps (Rest 60 secs)

Warmup Set 4: 140 lb x 3 reps

  • Set 1: 190 lbs x 10 reps
  • Set 2: 200 lbs x 8 reps
  • Set 3: 215 lbs x 6 reps
  • Set 4: 220 lbs x 5 reps
  • Set 5: 235 lbs x 5 reps 

I’m deviating from the standard Load Table used above and using slightly less weight than your max potential to manage fatigue. I’m doing this for every set.

Week 2: Intensification (Stepping Up)

We’re adding roughly 5% to every single working set. The weights will start feeling heavy, but your body has adapted from Week 1.

  • Set 1: 200 lbs x 10 reps
  • Set 2: 215 lbs x 8 reps
  • Set 3: 225 lbs x 6 reps
  • Set 4: 230 lbs x 5 reps
  • Set 5: 245 lbs x 3 reps

Week 3: Peak Strength (Smashed Records)

Add another 5 lbs. This week features your highest intensity. Set 5 brings you to your peak triple.

  • Set 1: 210 lbs x 8 reps (Dropped reps here to save energy for the heavy sets)
  • Set 2: 225 lbs x 6 reps
  • Set 3: 240 lbs x 6 reps
  • Set 4: 245 lbs x 5 reps
  • Set 5: 260 lbs x 3 reps (New personal record for 3 reps)

Week 4: Deload (Active Recovery)

Your muscles and joints will be fatigued. Cut the weights and reps drastically to allow your body to supercompensate and lock in your strength gains. Do not skip this week.

  • Set 1: 125 lbs x 8 reps
  • Set 2: 135 lbs x 5 reps
  • Set 3: 145 lbs x 5 reps
  • Set 4: Stop here. Rest and recover.

What to Do Next (Week 5)

After completing the deload week, your body will be fully recovered and stronger. Increase your calculated 1RM baseline from 280 lbs to 285 lbs, and start the cycle over again at Week 1 with your new numbers.

It should be clarified that even using the linear periodization example above, you would follow the same 2 bench workouts per week protocol, with the 2nd workout being lighter as described above. (6)

Nutritional Guidelines

As always, I advise at least 1 gram of protein per pound of bodyweight for every serious lifter. In addition, I advise spacing out your protein intake over 5-6 meals/snacks as follows: 3 main meals and 2-3 protein shakes/snacks. I know some think timing doesn’t matter, but this approach to protein timing is logical. Why? Because you’re eating every few hours, which is when most people get hungry. The idea of eating 1 or 2 large meals a day, or not eating for hours after a workout, doesn’t make any sense. My suggested approach fits the average lifter’s daily routine. 

Casein Night Feed:

This is from my recent group of football articles and it makes a lot of sense. About 30 minutes before bed, consume a serving of cottage cheese, Greek yogurt, or a protein shake that contains slow digesting protein sources. 

What About Carbs?

I advise focusing on primarily complex carbohydrates. I also suggest consuming about 50% of the day’s carbs (and as noted all of the day’s simple, sugary carbs) in the hours around your workout. Strive to eat a clean, low sugar diet, and keep fat intake in check, focusing on healthy fats instead. For fats, think 20% of total daily calories.
